Dumbbell Exercises for Pecs

Posted by David Nickum Exercise

Are you looking to strengthen your pecs? The muscles of your chest need to be strong, not only for aesthetic reasons but also for their functions.

Your chest muscles help you to lower, lift, rotate, and move your arm in all directions. You can build your pecs by working your muscles against the resistance.

Dumbbells are the best choice for you for an upper-body workout. According to the research published in the Journal of Strength and Conditioning Research, dumbbell (free-weight) training is as effective in increasing strength and building muscle as machine training is.

You can try a number of dumbbell exercises, from dumbbell flat bench presses to dumbbell decline fly. Here is the list of exercises for you to get your desired pectoralis muscles:

Dumbbell Flat Bench Press

A dumbbell flat bench press primarily targets your chest muscles and involves your abs, shoulders, and triceps. This workout increases your unilateral strength and also improves your range of motion. Here is how you can do it:

  • Grab dumbbells in both of your hands and lie down on a flat bench.
  • Start by holding the dumbbells slightly wider than your shoulders. Your palms should be pointing forward.
  • Bend your elbows at an angle of 90 degrees and make your arms parallel to the ground.
  • Straighten your arms and push the weights. Move your arms in an arc during this to bring the dumbbells together at the centre of your chest.
  • To lower the weights, slowly bend your elbow back to 90 degrees. Continue to lower your arms until they are slightly lower than parallel to the floor.
  • Repeat these steps to perform this exercise.

Dumbbell Chest Fly

A dumbbell chest fly strengthens your chest, shoulder muscles, and triceps. According to Healthline, a dumbbell chest fly is a chest opener that aids you to open your chest muscles.

Chest openers can also increase your range of motion and reduce upper back pain and tightness in the upper body. Here is the guide to perform this exercise:

  • Lie down on a flat incline bench and place your feet firmly on the floor on the sides of the bench.
  • Hold one dumbbell in each hand. Lift your arms above your head.
  • Slightly bend your elbows, and your palms and dumbbells should face each other.
  • Inhale and lower the weights in an arc position such that they are in line with the chest. Your arms will be stretched to the sides. Make sure not to drop your arms than your shoulders.
  • Exhale and move the weights upwards in the arc motion.
  • You can do 10 to 15 reps.

Dumbbell Floor Press

The dumbbell floor press is a compound exercise that builds your pecs as well as triceps. You can easily do this workout at any place. All you need is two dumbbells and a floor.

Here is how you can do it:

  • Sit on the floor and grab dumbbells in both of your hands. Hold the weights against your chest.
  • Lie down slowly on the floor with the dumbbells locked against your chest.
  • Bend your knees at an angle of 45 degrees, and make sure your feet are flat on the floor.
  • Lift the dumbbells above your chest with your elbows resting on the floor.
  • Inhale, hold up your core, and push the dumbbells upwards.
  • Gradually, lower the weights to their starting position.
  • Repeat the procedure for desired reps.

Dumbbell Pullover

The dumbbell pullover focuses on your chest muscles and serratus, a muscle group on the sides of the torso between the chest and the lats.

According to the research published in PubMed Central, a dumbbell pullover workout can also improve your cardiopulmonary function. Here is how you can do dumbbell pullovers:

  • Hold the dumbbells in both of your hands. Lie down on a flat bench while looking upwards.
  • Make sure your feet are flat and support your upper back and back of your head with the bench.
  • Now, extend your arms straight up so the weight is directly above your chest, and keep your lower back neutral.
  • Inhale and take your arms to the back of your head. Try to bring your upper arms alongside your ears. Keep your arms straight.
  • Exhale and move your arms to the starting position.
  • Repeat these steps for the required number of repetitions.

Incline Dumbbell Fly

The incline dumbbell fly engages your upper chest muscles and improves pectoral development. This workout offers a wide range of motion and helps you gain strength. Here is how you can do it:

  • Adjust the bench in an incline position at 30 to 45 degrees.
  • Lie on the bench and ensure your feet are flat on the floor. Move the dumbbells above your chest.
  • Your elbows should be slightly bent, and your palms should face each other.
  • Breathe in and gradually lower the weights in an arc position till you feel a mild stretch in your chest or shoulders.
  • Breathe out and move the dumbbells to the starting position in an arc motion.
  • Follow these steps for the number of reps you want.

Dumbbell Decline Bench Press

The dumbbell decline bench press is a variation of the decline bench press. This exercise allows a greater range of motion and demands shoulder stability. It mainly strengthens your pecs and, indirectly, your triceps, shoulders, and core.

Here is the guide to this workout:

  • Adjust your bench at the decline of about 30 degrees and grab a pair of dumbbells.
  • Sit upright on the bench and rest the weights on your thighs. Keep your shoulders back.
  • Lower yourself such that your shoulders and head come in contact with the bench. Make sure to maintain your upper back while lying.
  • Move both dumbbells to your sides, breathe, and push the weights upwards.
  • Exhale and move the dumbbells to the starting position.
  • You can repeat this for as many reps as you want.

Dumbbell Squeeze Press

The dumbbell squeeze press is an upper-body workout that strengthens your pectoralis major and shoulders. It is one of the perfect choices for you to build strength, muscular endurance, and hypertrophy.

You can follow these steps to carry out this workout:

  • Grab a pair of dumbbells in both of your hands, sit on the bench, and place the weights on your thighs.
  • Lie down on the bench and position the dumbbells close to your chest. Place the flat side of the dumbbells together.
  • Inhale and squeeze the dumbbells together.
  • Draw back your shoulders to create an arc in your spine. Exhale and press the weights upwards.
  • Slowly bring down the weights to your chest. Maintain the tightness in your pectoral region and repeat this motion.

Dumbbell Low Fly

The dumbbell low fly is an isolation exercise for lower chest muscles. This exercise also targets your triceps and shoulders. It can enhance your muscle tone, improve your upper body strength, and increase your overall fitness.

You can follow these steps to do this workout:

  • Grab a pair of dumbbells in your hands with your palms facing forward.
  • Lean back on the bench slightly and make sure your chest is high.
  • Gradually raise your palms until they reach the height of your lower chest.
  • Pause for some time on the top. Then, lower the dumbbells and ensure not to drop them too much.
  • Repeat these steps for the intended number of repetitions.

Dumbbell Flat Press Fly

The dumbbell flat press fly is a combination of a flat fly and a flat chest press. You can make your pectoral muscles, abs, shoulders, and triceps stronger with the help of this workout. Here is the step-by-step guide for performing this exercise:

  • Hold a dumbbell in each of your hands and sit on a flat bench.
  • Slowly, lean back on the bench. Make your core tight and push the dumbbells above your chest. The dumbbells should face each other.
  • Bend your elbows slightly, open up your chest, and gradually drop the dumbbells to your sides.
  • When the dumbbells become parallel to the ground, pause for some time and return to the starting position.
  • Repeat these steps for the required number of reps.

Decline Dumbbell Fly

The declined dumbbell fly is in contrast to the dumbbell fly that is used to target the chest muscles. As a decline angle is used, this workout mainly targets the lower chest muscles.

The decline fly also opens your chest muscles and improves scapular retraction, which helps to reduce pain in the upper back and tightness in the upper body.

Here are the steps for you to carry out this workout:

  • Grab a pair of dumbbells and sit down on a decline bench.
  • Lean back on the bench and keep the dumbbells closer to your chest.
  • When you are in a position, take a breath and press the dumbbells at the top.
  • Slightly drawback your shoulders and unlock your elbows. Now, slowly drop the weights while maintaining the angle at your elbows.
  • When the weights reach the chest, squeeze your pecs together to reverse the movement, bringing the weights back to the starting position.
  • Follow these steps for the intended number of repetitions.

In a Nutshell

If you want to develop your chest muscles, dumbbell exercises are the best choice for you. The dumbbell workouts not only strengthen your pecs but also target your shoulders and triceps. You can attain overall fitness with the help of these exercises.

You have a number of choices that you can adopt according to your preferences, such as dumbbell flat bench press, chest fly, floor press, pullovers, incline flyers, decline bench press, squeeze press, low fly, flat press fly, and decline fly.
