Calisthenics Workout Routine: Best Exercises To Try

Calisthenics Workout Routine: Best Exercises To Try

Calisthenics Workout Routine: Best Exercises To Try

Posted by David Nickum Workouts

Fitness enthusiasts are increasingly turning towards bodyweight exercises or calisthenics for the multitude of benefits they offer. Whether you’re a beginner seeking to kickstart your fitness journey or an advanced athlete looking to enhance your regimen, calisthenics can be an exceptionally adaptable and effective fitness strategy.

Unlike traditional gym training that often focuses on isolated muscle groups, calisthenics promotes holistic, full-body workouts that not only strengthen your muscles but also significantly enhance your balance and body coordination. Thanks to its simplicity and versatility, you can perform a calisthenics workout virtually anywhere, making it an excellent option for those with limited access to a gym or physical equipment.

Read this blog as it will provide you with a comprehensive, easy-to-follow, 21-day calisthenics workout plan, including key exercises, fitness guidelines, FAQs, and more.

What is the Importance of Calisthenics Workout Routine?

A structured calisthenics workout routine plays a pivotal role in your fitness journey.

Here are the benefits of Calisthenics Workout Routine:

1. Enhanced Strength and Muscle Tone: Calisthenics workouts engage multiple muscle groups simultaneously, leading to improved overall strength and muscle definition.

2. Improved Flexibility and Mobility: Dynamic bodyweight exercises in calisthenics help enhance flexibility and mobility, reducing the risk of injuries.

3. Minimal Equipment Requirement: Calisthenics primarily relies on your body weight, making it a cost-effective and convenient option for fitness enthusiasts.

4. Increased Core Stability: Many calisthenics movements focus on core engagement, leading to better posture, stability, and balance.

5. Improved Mental Focus: The concentration required to perform precise calisthenics movements enhances mental focus and mind-body connection, promoting overall well-being. Incorporating a calisthenics workout routine into your fitness regimen can offer a holistic approach to achieving your health and wellness goals.

Calisthenics Vs. Weight Training

Understanding the distinction between calisthenics and weight training can help you align your fitness strategy with your unique goals and requirements. Calisthenics, or bodyweight exercises, concentrates on leveraging your body weight to create resistance. This kind of training enhances lean muscle development, improves joint mobility, and boosts cardiovascular endurance. Moreover, calisthenics fosters core strength, ensuring better functional fitness and real-world applicability.

On the other hand, weight training uses external weights to build resistance, aiding in considerable muscle mass gain. It emphasizes isolated muscle targeting, making it well-suited for body sculpting and powerlifting. Further, weight training allows precise control over the amount of resistance, granting scope for continual progress and intensity elevation.

What are the Equipment needed for Calisthenics Workout?

One of the alluring advantages of calisthenics is its minimal dependence on equipment. A typical calisthenics workout requires a little beyond yourself and a stopwatch to time your activities. A significant number of exercises might be performed using only your body weight, rendering calisthenics perfect for home workouts or outdoor activities.

Let’s look at the equipment needed for performing calisthenics:

1. Pull-Up Bar: A pull-up bar is a fundamental piece of equipment for calisthenics workouts, enabling exercises like pull-ups, chin-ups, and leg raises.

2. Parallel Bars: Parallel bars are essential for dips, L-sits, and other advanced bodyweight movements that target the upper body and core.

3. Resistance Bands: Resistance bands can add variety and intensity to your calisthenics routine by providing adjustable resistance for different exercises.

4. Jump Rope: A jump rope is a versatile equipment option that can be incorporated into calisthenics routines for cardio, agility, and coordination training.

Calisthenics Workout Routine

A calisthenics workout routine works by leveraging your body weight to create resistance, pushing your muscles to work against a force. This routine can involve a variety of exercises such as planks, push-ups, squats, and lunges, focusing on different muscle groups each day. Let’s dive into this routine, which engages your entire body, improves strength, increases endurance, and aids in fat loss, covering three weeks of workouts.

It commences with a Cardiovascular Warm-Up and follows specific daily routines from Day 1 to Day 7. Each day targets different muscle groups, ensuring balanced attention to all primary musculature and impeding any chances of monotony. Follow this routine diligently, aligning it with your own pace and abilities to witness promising results.

Cardiovascular Warm-Up 10-15 mins

Let’s kickstart this fitness routine with a cardio warm-up session. Spend about 10-15 minutes doing brisk walking, jogging, or stationary cycling. Aim to find a moderate pace that spikes up your heart rate and generates a light sweat yet doesn’t lead to exhaustion. It’s essential to prime your body before intense workouts through this warm-up phase, serving twin-fold purposes of increasing body temperature and gradually elevating the heart rate.

This practice helps loosen your muscles, enhancing their flexibility and responsiveness, thus reducing the risk of injuries during the main workout.

Week 1

The first week will lay a foundation, tailor your body to the new workout regime, and kickstart your journey towards a ‘calisthenics-centric’ fitness lifestyle. This week, you’ll engage in workout circuits that encompass moves like Jumping Jacks, Lunges, Squats, Star Jumps, and others. Each day targets different muscle groups, giving a balanced workout approach across the week. Upon completion, you’ll notice your stamina and strength improving and get a glimpse of the transformative potential calisthenics brings along.

Now, let’s take a day-by-day look at what Week 1 has to offer.

Day 1 – Legs & Glutes

Day 1 of this routine is all about focusing on your lower body, specifically your legs and glutes. Start with a high-energy round of 40 Jumping Jacks, which is an excellent full-body exercise serving as a warm-up as well. Next, move on to 20 Lunges (10 on each leg), ensuring correct form to engage your glutes and thighs accurately. Follow it up with 25 Squats, an unparalleled exercise for toning your lower body and enhancing your overall strength. Finish off your workout with 10 Star Jumps and 10 Reverse Cross Lunges each.

Take the rest according to your level – Beginners should rest for 90 secs, Intermediates for 60 secs, and Experienced for 30 secs. Repeating the circuit thrice will provide an effective workout. Remember to cool down with static stretches.

Day 2 – Back & Arms & Abs

Day 2 of Week 1 focuses on working out your Back, Arms, and Abs. The exercises assembled for this circuit are designed to build muscle strength and endurance in these targeted areas. Start the circuit with 15 Burpees, a full-body exercise that’s an excellent calorie torcher. Follow it up with 10 Push-Ups, known for enhancing arm and chest strength.

Next, move onto 15 reverse snow angel exercises for your back muscles, followed by 40 Mountain climbers that also test your cardio. Finish off the session with 25 leg raises targeting your lower abs. Ensure to maintain the correct technique throughout. Take appropriate rest as per your level between circuits, as guided for Day 1. Complete the circuit three times, and cap it off with a cool-down session with static stretches.

Day 3 – Triceps & Obliques

Day 3 directs the focus toward your Triceps and Obliques. Kick off the session with 40 Russian twists, a powerful core exercise that particularly targets your obliques. Then, switch to 10 push-ups to plank, which engages your entire core while especially working your triceps.

Next, do 15 bench or chair dips, another excellent tricep-toner. Then, hold a 30-second plank to challenge your full-body stability with particular emphasis on your core. Wrap up the circuit with 40 crunches to fuel the fat burn in your abs. Always be mindful of your form and technique, maintaining a steady pace throughout. Rest as per your level between circuits, repeating it three times. Conclude with a relaxing cool-down with static stretches.

Day 4 – Active Recovery Day

After three days of intense working out, Day 4 serves as an ‘Active Recovery Day’. Recovery is equally important in a fitness journey. It allows your body to heal the micro-tears from exercise and thus promotes muscle growth and strength. However, active recovery doesn’t mean you become completely passive.

Invest this day in doing light activities like brisk walking or jogging for 10-20 minutes. Such activities enhance blood circulation, facilitating quicker recovery. Additionally, indulging in some static stretching exercises can also be beneficial to ease out any muscle stiffness or soreness. Use this day to rejuvenate your stamina and energy for the coming workout days.

Day 5 – Arms & Abs

On Day 5, gear up to tone your Arms and Abs. Start with 30 full plank shoulder taps that are super effective for your abs while also engaging your arms. Then, perform 25 Leg Raises dedicated to strengthening your lower abs, followed by 10 Knee Bicep Push-ups (kneeling optional), which can really help sculpt your biceps.

Next in line are 40 Russian Twists, a good oblique workout promoting rotational strength, followed by holding a 45-second Plank to intensify the core challenge. Remember to maintain proper form and breathe correctly throughout the circuit. The rest is between circuits as advised for the previous days. Finish the circuit three times, then wind down with your Static Stretch cool-down routine.

Day 6 – Total Body Workout

Day 6 caters to your entire body with a comprehensive total-body workout. Begin the routine with 15 supermans—a brilliant lower-back strengthener. Proceed with 15 Burpees for a cardio boost and full-body workout. Following up, get into 25 squats targeting your lower body, then move on to 10 Star Jumps for a burst of cardio and lower-body engagement.

Next up are 40 Mountain Climbers—an excellent core plus cardio mix. Complete the circuit with 10 Push-ups to work your arms and chest. As always, remember that proper form is key to achieving the desired results. Rest as guided based on your level between circuits, repeating it three times. Conclude your Day 6 workout with some Static Stretching for a soothing cool-down.

Day 7 – Rest Day

Congratulations on completing Week 1!

Today is a ‘Rest Day’, vital for muscle recovery and growth. While it’s good to be regular with your workouts, dedicated rest days provide your muscles time to repair and grow stronger. Use this day to relax and rejuvenate for the next week’s workouts. If you want, you can opt for light activities like a leisurely walk but remember, resting is not optional today, it’s mandatory. Make sure you’re fully recovered and refreshed for tomorrow’s workout. Remember, consistency is key in your fitness journey.

Week 2

The second week of this calisthenics workout routine builds upon the foundation set in the first week. While you’ll continue to follow a similar structure, focusing on different muscle groups each day, you’ll notice that the intensity and complexity of exercises will see a slight enhancement. This progressive amp-up in the difficulty level aims to keep challenging your body and prevent a plateau, thereby optimizing your strength and endurance growth. Let’s delve into the specifics of the second week’s workout plan.

Day 1 – Legs & Glutes

Day 1 of Week 2 gears you up for another lower body-intensive session, targeting your Legs and Glutes. Kickstart the circuit with 20 Jump Lunges (10 each leg), a plyometric exercise that amplifies your lower body strength and cardiovascular fitness.

Next, get into 20 Squats To Alternate Leg Kickbacks, a variation of squats that additionally challenge your glutes. Proceed with 20 Alternate Glute Kickbacks, focusing primarily on gluteal muscle activation. Do 20 Floor Bridges next that strengthen your entire posterior chain – glutes to lower back. Conclude the circuit with 10 Fire Hydrants on each side, giving your glutes a final push.

Just like week 1, take the rest according to your level (Beginner, Intermediate, Experienced). Complete the full set three times, followed by a cool-down with static stretches.

Day 2 – Back & Arms & Abs

Day 2 of Week 2 brings a comprehensive workout session for your Back, Arms, and Abs. Start the circuit with 15 Superman Pulls, known for their impact on lower back muscles. Follow this up with 10 Close Grip Push-ups, targeting your triceps specifically.

Next, perform 20 Crunch Punches, a dynamic abs exercise inducing a larger burn. Get onto 15 Full Plank Shoulder Taps next, another combination of an arm and abs workout. Finally, do 20 V Sit Leg Raises that challenge your abs and hip flexors. Keep your attention on the right technique, pacing yourself throughout the routine.

Rest intervals remain the same as per your level. After the circuit is repeated three times, ensure that you cool down with stretches, relaxing your worked-up muscles.

Day 3 – Triceps & Obliques

Day 3 swings the spotlight on your Triceps and obliques. Kick off the circuit with 40 Russian Twists to work your obliques, followed by the Push-up to Plank for 10 reps, which not only engage your entire core but also significantly aid in developing tricep strength.

Next on your workout menu are 30-second Side Planks on each side, gaining core stability and targeting obliques specifically. Follow it up with 10 Bench \ Chair Dips, providing an isolated workout to your triceps. The circuit is wrapped up with 30 Alternate Heel Touches, further intensifying the oblique workout.

While nailing down each exercise, remember to focus on breathing and form continuously. The rest of the intervals remain unchanged from the previous days. Processing the circuit thrice and winding up with stretching from your Day 3 workout schedule.

Day 4 – Active Recovery Day

Day 4 continues the pattern with another Active Recovery Day. After focusing on a variety of muscle groups over the last three days, it’s time to allow the muscles some relaxation and recovery. Keeping in line with Week 1, opt for light aerobic activities like walking or light jogging along with some static stretching exercises today. This accelerates blood flow, encouraging faster muscle recovery, and eases out any residual muscle tightness from the workouts.

Remember, recovery days are conducive to muscle block enhancements and should be utilized correctly. Take this day to rest up, preparing your body for intense workout routines in the following days.

Day 5 – Arms & Abs

Day 5 returns to challenging your Arms and Abs. Open the circuit with 15 Full Plank Shoulder Taps for full core activation. Next, transition to 25 Toe Touch Crunches, engaging your upper abs. The third exercise is 10 Floor Tricep Dips, targeting your tricep muscles.

Then, get through 15 Crunches to fire up your abs and follow it up with 30 Flutter Kicks that give your lower abs a solid workout. Don’t forget to breathe correctly and keep your core tightened during the exercises.

Rest intervals remain as per your level of experience. Repeating the circuit thrice provides an effective workout for your targeted muscles. Wrap up with some Static Stretches for a relaxing cool-down.

Day 6 – Total Body Workout

As in the first week, Day 6 brings a comprehensive Total-Body Workout to the floor. Initiate the circuit routine with 8 Body Ups, known for engaging the entire upper body. Next, come 15 Burpees, encompassing a total-body workout with a cardio kick.

Transition to 16 Squat To Alternate Leg Kickbacks, a combination exercise targeting your lower body and glutes. Following up are 30 Mountain Climbers mixing a core and cardio workout. The fifth exercise is 10 Star Jumps, another incredible full-body exercise with a cardio boost. Lastly, do 20 Air Bikes focusing mostly on your core muscles.

Rest in line with your level and complete the circuit three times. Conclude with a series of Static Stretches to gradually wind down after an intense workout session.

Day 7 – Rest Day

After a power-packed Week 2, Day 7 calls for rest. Allow your body to recover, rejuvenate, and prepare for the next exciting week ahead. You’ve now completed two-thirds of the workout routine on your journey towards an enhanced fitness level. If you feel inclined, you can opt for some light recreational activities, keeping the focus on relaxation. Recovery time is pivotal for gains, so make the best use of this day off. Well done on your progress so far, and get ready to take on the final week of the routine.

Week 3

The third and final week of this workout routine aims to consolidate your progress so far and further ramp up your performance levels. While the structure remains similar, with each day focusing on different muscle groups, this week introduces new exercises and slight alterations to keep your muscles surprised and avoid hitting a plateau. So, gear up to push your boundaries, increase your effort levels, and prepare for an intense week. Let’s dive into the daily workout details for the third and final week.

Day 1 – Legs & Glutes

Week 3, Day 1, brings you back to the lower body domain, specifically your Legs and glutes. Begin the session with 20 Jump Lunges (10 per leg), extending the challenge from Week 2. Proceed with 10 Alternate Side Lunges on each side, involving more of your hip and inner thigh muscles.

Thereafter, engage in 10 Glute Kickbacks To Fire Hydrant on each side, a compound exercise that combines Glute kickbacks with fire hydrants, giving your glutes a real burn. Follow it up with 10 Single Leg Glute Bridges on each side that directly target your glutes and hamstrings. Finish off with 10 Star Jump for a hint of cardio and lower body involvement.

As always, rest as per your level between exercises, ensuring a steady pace throughout. Repeat the exercises three times, concluding with some static stretches.

Day 2 – Back & Arms & Abs

Day 2 of Week 3 drafts a comprehensive workout for your Back, Arms, and Abs. Kick off your circuit with 20 Alternate Superman, a simple yet effective lower back exercise. Next, get into 10 Crunches for your abs, ensuring you tighten your core at each crunch.

Progress to 15 Full Plank Shoulder Taps, which are a nice combination of arm and abs workouts. Continue with 30 Flutter Kicks for your lower abs, followed by transitioning to the Plan to Forward Plank, holding it for 30 seconds, which significantly strengthens your core and arms. Ensure good form and breathing pattern throughout.

The rest of the intervals stay the same, and three circuits are used to provide an effective workout session. To cool down, wrap up with some static stretches.

Day 3 – Triceps & Obliques

Day 3 focuses on your Triceps and obliques. Kick off with 40 Russian Twists targeting your obliques. Then, move to the Push-up to Plank for 10 reps that operate on your triceps and the entire core.

For the third move, perform 10 Side Plank Pulses on each side, an excellent way to challenge your obliques. Follow this up with 10 Floor Tricep Dips that work directly on your tricep muscles. Finish your circuit list with 30 Alternate Heel Touches that stretch your sides and affect your obliques.

As always, remember that maintaining great form and optimum pace throughout the routine is crucial. Rest based on your level between the circuits, completing the routine thrice. End off with a concluding round of static stretches.

Day 4 – Active Recovery Day

Day 4 presents another much-needed Active Recovery Day. Your body needs time to heal and build stronger muscles after intense workout sessions in the week. Light activities like a leisurely walk or light jogging, along with some static stretching exercises, are recommended for this day.

Consume good post-workout nutrition and ensure adequate hydration to support improved muscle recovery. An active recovery day plays a crucial role in rejuvenating your energy stores and preparing you for the upcoming intensive workouts. Remember to take it easy and let your body relax.

Day 5 – Arms & Abs

Day 5 is here to work your Arms and Abs. Kick off with 10 Pike Push-ups, focusing on your shoulders and triceps. Shift to 15 Toe Touch Crunches, which will provide your upper abs with a good workout. Then, perform 10 Knee Bicep push-ups (kneeling optional), helping to build up your biceps and core engagement.

Follow this up with a 20-leg Pull-in that intensifies your lower abs workout. Complete your circuit with 20 Alternate Heel touches, a fantastic exercise for your obliques. Keep your focus on form and breathing throughout all exercises.

For an effective workout, maintain the rest intervals according to your level and complete the entire circuit three times. Finish off with static stretches to help your muscles cool down and recover.

Day 6 – Total Body Workout

Day 6 is geared up for a Total-Body Workout. Start the electric session with 10 Body Ups, an excellent upper-body workout. Then, do 15 Crunches, focusing heavily on your abs. Next, jump into 15 Burpees, a whole-body exercise, and a significant calorie burner.

Switch to holding a 60-second Plank to heat your core. Then, get into 16 Squat-to-Alternate Leg Kickbacks, a great lower body and glute workout. Finish off the circuit with 10 Push-ups, a well-known exercise for your chest and arms.

Keep an eye on maintaining a good form throughout the routine. Rest based on your level of experience, repeating the circuit three times. Following the strenuous workout, cool down with a couple of static stretches for relaxation.

Day 7 – Rest Day

Congratulations! You’ve come to the final day of your 3-week routine. Day 7 is the well-earned last Rest Day. After an intensive week of pushing your fitness limits, your body deserves this break to recover, repair, and bounce back stronger.

It’s fine to engage in some gentle activities like walking or stretching, but remember, the focus should be on complete relaxation and rejuvenation. Use the day to reflect on your performance over the week and prepare for maintaining this newfound fitness level even beyond the routine. Savor the accomplishment of completing the comprehensive 21-day Calisthenics Workout Routine.

10 Calisthenics Exercises to Add To Your Routine

While our routine has covered some effective calisthenics exercises, here are ten additional calisthenics exercises you can incorporate into your routine. These include Pullups, Chin-ups, Dips, Jump Squats, Pushups, Crunches, Burpees, and Jump Rope.

They are all bodyweight exercises that require minimal equipment and can help further improve your strength, endurance, and flexibility. Integrating these exercises will ensure that your workout routine remains dynamic, varied, and continually challenging for better results. Let’s look at each of these exercises in more detail.

10 pullups

Pullups are a versatile upper body exercise working primarily on your back, arms, and shoulder muscles. Stand facing an exercise bar, grasp it with your palms facing away from you and hands slightly more than shoulder-width apart. Pull yourself upwards using your back and arm muscles until your chin crosses the bar. Lower yourself down in a controlled manner to complete one rep. If you find pullups too challenging initially, consider using a resistance band for support.

10 chin-ups

A variant of pullups, chin-ups help build your biceps and back muscles. Face the exercise bar and hold it with an underhand grip i.e., palms facing towards you, maintaining shoulder-width distance. Pull your body upwards until your chin passes the bar level. Lower yourself in a controlled motion to complete one rep. Chin-ups may be challenging at first but can be made easier with a resistance band or by performing negatives where you jump up to the final position and lower yourself slowly.

20 dips

Dips are an excellent upper-body exercise that targets your triceps, chest, and shoulders. Hoist yourself onto parallel bars, extending your arms fully and balancing your body weight on your hands. Bend your arms at the elbows, lowering your body until your upper arms are parallel to the floor. Push back up to the starting position. If you find this challenging, you can start with bench dips where your legs provide some support.

25 jump squats

Jump Squats are a high-intensity, plyometric variant of traditional squats that target your lower body muscles including glutes, quads, hamstrings, and calves. Stand with your feet hip-width apart, perform a squat by lowering your hips back and down. Now, instead of standing up normally, explode upwards into a jump, driving from your heels. Land softly into a squat to complete one rep. This exercise is great for building power and increasing cardiovascular strength.

20 pushups

A fundamental bodyweight exercise, pushups are superior to other exercises for strengthening your chest, arms, and shoulders. Start by placing your hands slightly wider than shoulder-width apart on the floor. Keep your body in a straight line from head to toe, making sure your abdomen is braced and not sagging. Lower yourself until your chest is roughly an inch from the floor, then push back up to the starting position. If regular pushups are difficult at first, start with knee pushups or incline pushups on a wall.

50 crunches

Crunches target your abdominal muscles particularly and aid in toning your midsection. Lying flat on the floor, bend your knees, and plant your feet on the ground. Place your hands behind your head or crossed on your chest. Using your core muscles, curl up towards your knee till your shoulder blades lift off the ground. Lower yourself back to the starting position, finishing one rep. Ensure not to use your hands to pull your neck upwards; your abs should drive the force.

10 burpees

Burpees are a high-intensity, full-body exercise that is excellent for building strength and fitness. Start standing, lower into a squat, place your hands on the floor, jump your legs back, landing in a plank. Perform a push-up, jump your

30 seconds of jump rope

Incorporate 30 seconds of jump rope into your calisthenics routine to engage your entire body with a burst of cardio. This exercise not only elevates your heart rate but also enhances coordination and agility. Jumping rope targets multiple muscle groups, including your lower body, shoulders, and core, making it a dynamic addition to your workout plan. Additionally, jump rope intervals can boost muscular endurance and torch calories efficiently.

So, grab your rope, jump, and stride towards a more robust and agile physique. Start small, adding more reps gradually to challenge your body further.

How Long Should You Train For In a Calisthenics Workout?

Calisthenics, a form of exercise that uses one’s body weight for resistance training, can be highly effective when done correctly. Aiming for 45-60 minute sessions is ideal, as it allows time for a proper warm-up and cool-down. Beginners looking to embark on a calisthenics routine may start with 3-4 sessions per week to allow their bodies to adjust to the new workout regimen. As individuals progress and become more advanced in their practice, they can gradually increase the frequency of their training to up to 6 times weekly.

How Long Should You Recover After A Calisthenics Workout?

After a calisthenics workout, it is essential to allow 24-48 hours for recovery before targeting the same muscle group again. This rest period is crucial as it gives your muscles time to repair and grow stronger. It’s important to listen to your body during this time; if you still feel sore, consider extending your recovery period to prevent overtraining and potential injury.

Remember, a well-rounded approach to recovery that includes rest, nutrition, hydration, gentle movement, and adequate sleep will support your overall fitness goals and help you optimize the benefits of your calisthenics workouts.

Conclusion

Consistency and progression are crucial for a successful calisthenics workout. By including a range of bodyweight exercises that work for various muscle groups, you can enhance strength, muscle mass, and endurance. It’s important to pay attention to your body, rest adequately for recovery, and avoid injuries while optimizing outcomes. Calisthenics is a rewarding way to engage your entire body and is suitable for all fitness levels. Dedicate yourself to your routine, monitor advancements, and embrace the path to a fitter and healthier self.
